Your First Hyrox: A Simple Beginner Plan to Race Atlanta in April
A simple Hyrox training plan for beginners in Greenville, SC. What a week looks like, how to build up from now to Hyrox Atlanta in April 2027, and tips for race day.
by: Kara Petruzzelli

You signed up for your first Hyrox. Or you are thinking about it. Now you are staring at training plans online, and they look like tax forms.
You do not need a giant spreadsheet. You need a plan you can keep doing every week until race day.
This is the first post in our Hyrox series. It is built for one goal: getting a first-timer from Greenville ready for Hyrox Atlanta. The official Hyrox race finder lists Hyrox Atlanta for April 23β25, 2027. That gives you about six months. That is plenty of time if you start now.
New to Hyrox? Start with our guide to Hyrox training in Greenville. It covers what the race is and who it is for.
What You Are Training For
Every Hyrox race uses the same format. You run 1 km. Then you do one workout station. You do that eight times. That is 8 km of running and 8 stations in all.
Here are the stations, in order, from hyrox.com:
- 1,000 m SkiErg
- 50 m sled push
- 50 m sled pull
- 80 m burpee broad jumps
- 1,000 m row
- 200 m farmers carry
- 100 m sandbag lunges
- 100 wall balls
Most first-timers race in the Open division. Here are the Open weights listed on hyrox.com:
| Station | Women | Men |
|---|---|---|
| Sled push | 102 kg incl. sled | 152 kg incl. sled |
| Sled pull | 78 kg incl. sled | 103 kg incl. sled |
| Farmers carry | 2 x 16 kg | 2 x 24 kg |
| Sandbag lunges | 10 kg | 20 kg |
| Wall balls | 4 kg | 6 kg |
Don't want to do it alone? Hyrox also has Doubles. You and a partner run together and split the work at each station. There is also a Relay for teams of four. Each person does 2 runs and 2 stations.
The big lesson here: Hyrox is mostly running, with hard work stacked in between. So your plan needs both.
What a Training Week Looks Like
Plan on three or four workouts a week. That is enough for a beginner. Rest days count too. They are when your body gets stronger.
Here is a simple week.
Day 1: Easy run
Go slow. Slow enough that you could talk in full sentences. If you can't, slow down or walk for a bit.
The Swamp Rabbit Trail is a great place for this. It runs right through Greenville, and it has half-mile markers, so you can track how far you went without a watch.
Most of your running should feel like this. Easy runs build the base that carries you through all eight laps.
Day 2: Strength day
This is where you build legs, back, grip, and core. Think squats, lunges, hinges, pushes, pulls, and carries.
You can get this in our regular group classes. Seven Victory does not have a Hyrox class. But our Practical Fitness class mixes strength, cardio intervals, and mobility in one hour. That is a lot of what Hyrox asks for. Barbell Strong and Unilateral Strength are good for building raw strength and one-leg control, which helps with lunges.
Day 3: Run + station day
This is your "mini Hyrox" day. You run, then you do a station-style move, then you run again.
Keep it short at first. For example:
- Run for a few minutes at a steady pace.
- Do one move, like lunges, a carry, or burpee broad jumps.
- Rest. Then repeat a few times.
The goal is to learn how your legs feel when you go from lifting to running. That feeling is the hardest part of Hyrox for a lot of people. Practice it now so it is not a surprise in April.
Day 4 (optional): Longer easy run or another class
If you have time, add one more easy run or one more class. If you are tired or sore, skip it. Three good weeks beat one great week and two weeks off.
How to Build Up From Now to April
Don't try to do it all in month one. Build in three simple steps.
October to December: Build the habit
- Get your three or four days a week to stick.
- Keep runs easy. Walk breaks are fine.
- Learn the moves with good form. Lunges, squats, carries, burpees.
- Don't worry about speed yet.
The holidays will try to knock you off track. Two short workouts in a busy week still count.
January to February: Build the engine
- Make your easy runs a little longer.
- Add more rounds to your run + station day.
- Add weight slowly on strength days.
- Start practicing every station move. Even if you can't use the exact race gear, you can train the same muscles.
March to mid-April: Practice the race
- Do a few longer run + station workouts that feel like a piece of the race.
- Practice the station order so you know what comes next.
- Try your race shoes and race clothes in training.
- Try a sled push at least once before race day. Hyrox itself says you do not want to show up for this one unprepared, and it suggests grippy shoes.
The last week or so: Ease off
Cut back on how much you do. Keep moving, but stay fresh. You can't cram fitness in the last few days. You can show up tired, though. Don't.
Training for Stations Without Fancy Gear
You may not have a sled or a SkiErg every time you train. That's OK. You can still train the muscles each station uses.
- Farmers carry: Carry heavy weights in each hand and walk. Hyrox even says you can practice this on your weekly grocery run.
- Sandbag lunges: Do walking lunges. Add weight as you get stronger.
- Wall balls: Do squats, then squats with a weight held at your chest.
- Burpee broad jumps: You need nothing but floor. Do a burpee, then jump forward. Repeat.
- Sled push and pull: Build strong legs and back with squats, lunges, and rows. Then try a real sled when you can.
- SkiErg and row: If you can find a SkiErg or rowing machine, try it early so the movement is not new on race day. If not, pulling moves like rows build the same upper back and arms.
A coach can help you pick the right swaps for your body. That is where 1-on-1 personal training helps. We build the plan around your schedule, your starting point, and any old injuries.
Simple Tips for Your First Race
- Pick the right division. Open is the standard race. Doubles is a great way to share your first one with a friend.
- Start slow. The first run will feel easy. Hold back anyway. You have seven more.
- Know the order. SkiErg, sled push, sled pull, burpee broad jumps, row, farmers carry, sandbag lunges, wall balls.
- Nothing new on race day. No new shoes, new clothes, or new food.
- Bring your people. Hyrox races are indoors in big halls, and fans can cheer from start to finish. Atlanta is an easy drive down I-85 from Greenville.
- Finish first, chase times later. Your first race is about learning. Get to the finish line. Then set your next goal.

How many days a week should a beginner train for Hyrox?
Three or four days is a good start. One easy run, one strength day, one run + station day, and an optional extra.
Do I need to be a runner first?
No. But running is a big part of the race, so you need to run every week. Start easy and build up slowly.
Does Seven Victory have a Hyrox class?
No. You can get Hyrox-style training in our regular classes, like Practical Fitness, plus 1-on-1 personal training.
